Yoga for Neck and Shoulder Pain: 6 Poses to Ease Tech Neck

Gentle yoga poses, warming Ayurvedic remedies and screen-friendly habits that may relieve a stiff neck, tight shoulders and the strain known as tech neck.

8 min read

A stiff neck in the morning, shoulders creeping up towards your ears by mid-afternoon, a dull ache between the shoulder blades after an evening on the phone: neck and shoulder pain has become one of the most common complaints of modern life. Usually it is not a sign of damage, just muscles that have been held in one position for far too long.

The encouraging part is that these muscles respond well to gentle attention. A few minutes of slow stretching, some warmth and a handful of better habits at your desk may help your neck feel lighter and your shoulders finally drop. Here is a calm, practical plan you can start today.

In this guide

Why your neck and shoulders get so tight

Your head weighs around five kilograms. When it tilts forward to look at a screen, the load on your neck muscles multiplies, and the muscles at the back of the neck and upper shoulders work overtime to hold it up. Over months this forward posture, often called tech neck, leaves the chest tight, the upper back weak and the neck sore. Shallow breathing and stress add to it, because we tend to brace the shoulders when we feel pressured.

In Ayurveda, stiffness, cracking and pain that comes and goes are linked to aggravated vata, while heaviness and a dull, stuck feeling point to kapha. Cold draughts, irregular sleep, long screen hours and worry all push vata out of balance. Warm oil, moist heat, a steady routine and slow movement with the breath are the traditional way to bring it back.

How to stretch your neck safely

The neck is delicate, so the golden rule is slow and small. Aim for a mild, pleasant stretch and never yank or bounce.

  • Move your head in half circles rather than full circles, and never drop it far back.
  • Keep your shoulders relaxed and away from your ears as you stretch.
  • Breathe out as you move into a stretch and soften with each breath.
  • Stop if you feel dizziness, tingling or pain running down your arm.
  • Short breaks during the day work better than one long stretch in the evening.

Yoga poses that help

  1. 1

    Gentle Neck Release

    Griva Sanchalana

    1. Sit tall on a chair or cushion with your shoulders relaxed.
    2. Breathe out and tilt your right ear towards your right shoulder without lifting the shoulder.
    3. Rest your right hand lightly on your head for a softer stretch if you like, but do not pull.
    4. Return to centre and repeat on the left, then slowly lower your chin to your chest.
    Hold: 5 breaths each direction

Gently lengthens the side and back of the neck.

  2. 2

    Eagle Arms

    Garudasana

    1. Sit or stand tall and stretch your arms forward at shoulder height.
    2. Cross your right arm under your left and bend both elbows.
    3. Bring the backs of your hands or palms together, or simply hug your shoulders.
    4. Lift your elbows slightly and breathe into the space between your shoulder blades, then change sides.
    Hold: 5-8 breaths per side

Opens the upper back and releases tension between the shoulder blades.

  3. 3

    Thread the Needle

    Parsva Balasana

    1. Come onto hands and knees.
    2. Slide your right arm under your left arm along the floor, palm facing up.
    3. Lower your right shoulder and the side of your head onto the mat.
    4. Keep your hips over your knees and breathe, then change sides.
    Hold: 6-8 breaths per side

Releases the back of the shoulders and gently twists the upper spine.

  4. 4

    Cow Face Arms

    Gomukhasana

    1. Sit tall and raise your right arm, then bend the elbow so the hand drops behind your back.
    2. Bring your left hand behind your back from below.
    3. Clasp your fingers, or hold a strap or towel between your hands.
    4. Keep your head upright and breathe, then change sides.
    Hold: 5 breaths per side

Stretches the shoulders, chest and triceps that tighten from desk work.

  5. 5

    Extended Puppy Pose

    Uttana Shishosana

    1. From hands and knees, walk your hands forward a little.
    2. Keep your hips above your knees and let your chest sink towards the floor.
    3. Rest your forehead on the mat or a block.
    4. Press lightly into your hands and feel the stretch through the armpits and shoulders.
    Hold: 5-8 breaths

Opens the shoulders and chest and counteracts hunching.

  6. 6

    Low Cobra

    Bhujangasana

    1. Lie on your belly with your hands under your shoulders.
    2. Draw your shoulders back and down, away from your ears.
    3. Lift your chest a few centimetres using your back muscles, keeping your neck long and gaze down.
    4. Lower slowly and rest, then repeat.
Hold: 3-5 breaths, repeat 3 times

Strengthens the upper back muscles that support good head posture.

Natural & Ayurvedic remedies

Warm oil massage

How: Warm a little sesame oil or an Ayurvedic oil such as Mahanarayan oil. Massage the neck, the tops of the shoulders and the base of the skull with slow strokes for 5-10 minutes, then apply a warm towel.

Why it helps: Warm oil is the classic Ayurvedic remedy for vata-type stiffness and helps tight muscles let go.

Moist heat

How: Wring out a towel soaked in hot water, or use a heated wheat bag, and lay it across your neck and shoulders for 15-20 minutes.

Why it helps: Moist heat increases circulation and may relax knotted muscles more deeply than dry heat.

Epsom salt bath or shower soak

How: Add two cups of Epsom salt to a warm bath and soak with your shoulders under water for 15-20 minutes.

Why it helps: Warm water relaxes the whole upper body and helps you wind down before sleep.

Ginger and turmeric tea

How: Simmer a few slices of fresh ginger and half a teaspoon of turmeric in water for 10 minutes. Add a pinch of black pepper and a little honey once it has cooled slightly.

Why it helps: Both spices are warming and have natural anti-inflammatory properties.

Diluted peppermint oil

How: Mix 2-3 drops of peppermint essential oil into a teaspoon of carrier oil and rub it gently into sore spots, avoiding the eyes.

Why it helps: The cooling sensation may distract from pain and relax tension, especially when it comes with a tension headache.

Daily habits

  • Raise your screen so the top is at eye level, and hold your phone up instead of looking down.
  • Every 30 minutes, roll your shoulders back five times and gently tuck your chin.
  • Use a pillow that keeps your neck in line with your spine; avoid sleeping on your stomach.
  • Carry bags on alternate shoulders or use a backpack with both straps.
  • Notice when your shoulders creep up and let them drop with a slow breath out.
  • Keep your neck warm with a scarf in cold or windy weather.
  • Take a short walk without your phone to give your eyes and neck a break.

Questions people ask

What is tech neck?

Tech neck is neck and upper back strain from spending long periods looking down at phones, tablets or laptops. The forward head position overloads the neck muscles, which can cause stiffness, aching and headaches.

How can I relieve a stiff neck quickly?

Apply moist heat for 15 minutes, then do slow neck tilts and shoulder rolls within a comfortable range. Keep moving gently through the day rather than holding your neck still.

Can neck tension cause headaches?

Yes. Tight muscles at the back of the neck and base of the skull are a common trigger for tension headaches. Gentle stretching, warmth and better posture may reduce how often they happen.

What is the best sleeping position for neck pain?

Sleeping on your back or side with a pillow that fills the gap between your neck and the mattress is usually kindest. Stomach sleeping twists the neck for hours and often makes pain worse.

Be careful · when to see a doctor

See a doctor promptly if neck pain follows a fall, accident or blow to the head, or if it comes with numbness, tingling or weakness in the arms or hands, severe headache, fever with a stiff neck, dizziness, trouble walking or loss of coordination. Chest, jaw or left-arm pain with shortness of breath needs emergency care. If you have a known disc problem in the neck, arthritis of the cervical spine or recent injury, avoid neck circles, headstands, shoulder stands and strong backbends, and ask a physiotherapist for guidance. These practices may support comfort but do not replace medical treatment.

This guide is for general education and does not replace advice from a doctor. Practise gently, never into pain, and speak to a qualified professional if you have a health condition, are pregnant or take medication.
